A repeatable sample day
Breakfast
Eggs, oats and a banana. Start with a portion you can finish: for example, two or three eggs and a bowl of oats made with milk or a fortified alternative.
Between meals
A homemade shake: milk or soy drink, oats, banana, nut butter and optional protein powder. Adjust thickness and volume to appetite.
Lunch
A palm-sized protein serving with rice and vegetables, plus olive oil or another energy-dense addition.
Snack
Nuts with yoghurt and fruit. Use soy yoghurt and seeds if dairy-free.
Dinner
A familiar protein, carbohydrate and vegetable meal—such as salmon with potatoes and greens, or tofu with noodles and vegetables.
How to adjust portions
Treat portions as levers. If weight is flat after two to three weeks, add an extra scoop of oats, serving of rice, spoon of oil, or glass of milk. You do not need to rebuild the whole day.
Appetite changes across days. Consistency across the week matters more than forcing one enormous meal.
Simple shopping list
- Protein: eggs, yoghurt, milk or soy drink, chicken, fish, lean mince, tofu, beans.
- Carbohydrates: oats, rice, potatoes, pasta, bread, bananas, frozen fruit.
- Dense additions: olive oil, nuts, nut butter, avocado, cheese or dairy-free alternative.
- Produce: mixed vegetables, greens, berries and fruit you enjoy.
Substitutions and dairy-free options
Swap like for like: tofu or beans for meat; soy drink for dairy milk; soy yoghurt for yoghurt; tahini for nut butter; rice for pasta. Fortified soy products often provide more protein than many nut or oat drinks, so check the label.
